Program at a glance

Goal: Strength, Muscle. Equipment: Full gym. Days per week: 4. Level: Advanced. Program length: 10 weeks.

How to use this program

Warm up for 5–10 minutes with easy aerobic movement and gradually heavier or easier rehearsals of the first main exercise. Sets below are working sets, not warm-up sets. Work at approximately RPE 6–8 unless the progression table specifies easier effort. For single-side exercises, complete the stated repetitions on each side. Keep normal breathing and stop if you have sharp pain, dizziness, or unusual symptoms.

Use heavy compound sets while fresh and moderate-repetition accessories afterward. Do not add maximal singles during the accumulation phase; the aim is strength practice plus muscle-building volume.

Week-by-week progression

Week Plan
1 Technique and baseline: RPE 5–6; leave at least 3–4 repetitions in reserve. Keep a log of actual loads and repetitions.
2 Double progression: work toward the upper repetition range with stable form before the smallest possible load increase; target RPE 6–8.
3 Double progression: work toward the upper repetition range with stable form before the smallest possible load increase; target RPE 6–8.
4 Lower-stress week: reduce working sets by roughly one third, maintain controlled movement and avoid increasing load.
5 Double progression: work toward the upper repetition range with stable form before the smallest possible load increase; target RPE 6–8.
6 Double progression: work toward the upper repetition range with stable form before the smallest possible load increase; target RPE 6–8.
7 Intensification: add a small increment only to the first compound lift, keep accessories stable and leave 1–2 repetitions in reserve.
8 Lower-stress week: reduce working sets by roughly one third, maintain controlled movement and avoid increasing load.
9 Intensification: add a small increment only to the first compound lift, keep accessories stable and leave 1–2 repetitions in reserve.
10 Consolidation: repeat reliable loads, compare technique and completion to week 1; no maximal testing required.

Technique and equipment checks

A squat or step-up should use a comfortable range of motion with stable foot contact; for hinges, move at the hips and keep the resistance close. For presses and rows, choose a joint-friendly path and lower under control. Carries require an upright trunk and clear walking space. Band exercises require a secure anchor; assisted hangs, pulls and elevated supports require stable equipment. If you cannot set up an exercise safely, omit it until you have an appropriate alternative or qualified instruction.

Modifications and recovery

If a movement is too hard, use bodyweight or lighter resistance, a stable support, a shorter pain-free range of motion or fewer sets. If it is too easy, progress only one variable at a time. Do not double sessions after missing a day. Keep at least one rest or easy day between repeated hard sessions for the same muscle groups whenever possible. Sleep and everyday activity matter, but no outcome is guaranteed.

When to adjust

Record the resistance, actual repetitions and difficulty after each session. If fatigue keeps increasing, repetitions fall for two sessions, or technique degrades, repeat the prior comfortable week or reduce sets by about one third. Stop the activity and seek appropriate professional guidance for persistent or concerning symptoms.
